Protein Is Doing Four Jobs at Once
Lately, I’ve realised that although I’m losing weight and doing resistance training, I keep hearing that I also need to make a conscious effort to eat more protein to avoid losing muscle mass. Why, and how much more? Have I been doing all the right things? Then I started paying attention to how I felt after meals, and protein turned out to be the quiet lever behind an awful lot of it. I wrote about protein before, here I’m just trying to find the answers to a few more questions that have come up along the way.
The "normal amount" is the base, not a target
The official guidance most of us half-remember was set to answer a narrow question: what's the least amount of protein a healthy, sedentary adult can eat without their body starting to break down its own tissue?
That's the minimum for someone who isn't training, isn't trying to lose weight, and isn't asking anything particular of their body. It was never meant to describe what's optimal, and it certainly wasn't designed for someone walking, working out (Pilates, some gym floor), and eating more metabolically consciously than they're used to, all at the same time.
Because when your body needs energy and there isn’t quite enough coming in, muscle can end up on the menu, too. The body is ruthlessly practical: if you want it to hold on to muscle, you need to give it a reason to.
Protein’s four jobs
One: it helps preserve your muscle. This is the obvious one, and it matters far more during weight loss than at any other time. Losing weight is easy to do badly. Losing fat while keeping the muscle can be really tricky.
Two: it keeps you genuinely full. Not "full" in the sense of a heavy stomach, but full in the sense that you stop thinking about food. Protein is the most satiating of the three macronutrients by a wide margin, and it's the difference between finishing lunch and finishing lunch and then wandering back to the kitchen forty minutes later.
Three: it costs your body something to digest. Your body spends noticeably more energy breaking down protein than it does fat or carbohydrate. It's not a magic trick and it won't transform anything on its own, but it's a small, repeated tilt in your favour, running quietly in the background at every meal.
Four, and this is the one that changed how I cook, together with fat and fibres, protein slows the glucose rise. Eating protein alongside or before the starchy part of a meal blunts how quickly glucose enters the bloodstream afterwards. The carbohydrate still arrives; it just arrives slowly, over a longer window, instead of all at once. Which for most people is the difference between an afternoon that holds steady and one that falls off a cliff at half past three.
Four jobs. One nutrient. And most of us are eating it almost entirely at dinner.
What this looks like on an actual plate
Grams are useless standing in the kitchen with a pan in your hand. So, portions.
If you're generally active, not trying to lose weight, and feeling well: a decent palm-sized piece of protein at your main meal, and something meaningful at one other meal. That might be two or three eggs. A generous serving of Greek yoghurt. A tin of tuna folded through something. You’ll also pick up smaller amounts from foods such as beans, grains, nuts and dairy. That's roughly where "normal" sits, and for many people, that’s enough. The exact amount depends on body size and the rest of the diet.
If you're exercising regularly and trying to lose weight, which is most people reading this: it becomes more useful to include protein at every main meal. Think a palm-sized portion of meat, fish, eggs, or a generous serving of beans or lentils. After training, make sure your next meal contains a proper protein portion, but it doesn’t need to be enormous. What you eat across the whole day matters more than making one meal exceptionally high in protein.
If you're older, or recovering from illness, injury or surgery: lean towards the higher end and be particularly stubborn about breakfast. Include a meaningful source at each main meal. The body becomes less efficient at using protein with age, and the answer isn't to eat less of it, but it's to make each meal count more clearly. If you’re undergoing treatment or have kidney, liver or other medical problems, get individual advice before substantially increasing your intake.
A rough visual for a plate: about a quarter of it protein, about half of it vegetables in as many colours as you can be bothered with, and the starchy portion smaller than you'd instinctively serve, and eaten last.
Adjust the portions and proportions for your appetite and activity.
If you change one thing after reading this, change breakfast.
Most British breakfasts are a small mountain of fast-releasing carbohydrate with essentially no protein attached. Toast. Cereal. A banana eaten standing up. Porridge with nothing in it. Then we wonder why eleven o'clock feels the way it does.
Your muscle responds to a proper dose of protein at a meal, not to a trickle spread thinly across the day, which means two or three solid meals beat one enormous evening one, even if the total is identical. Eggs. Greek yoghurt with nuts and seeds. Last night's leftovers. Smoked salmon.
One personal note
I spent a long stretch of my own recovery eating what I thought was a healthy diet, lots of vegetables, lots of soup, very little in the way of protein, and quietly wondering why I felt so hollowed out by mid-afternoon. Adding ricotta to the soup and a proper portion of fish or meat to the evening plate was a relatively small change for how differently the days went afterwards. Not dramatic. Just steadier.
Where to start
Don't count anything. Do this instead: for three days, look at each meal and ask one question: where's the protein? If the honest answer is "nowhere much", you've found your gap.
Then fix breakfast, and see how the afternoon feels.
